HYROX for Beginners: An 8-Week Plan Outline

HYROX for beginners: an 8-week plan outline covering running, strength and station practice week by week, with scaling and what to do if you miss sessions.

Published

A beginner can prepare for a HYROX Open or Doubles race in eight weeks if they already train a few times a week and can run for 30 minutes without stopping. The plan is four sessions a week: two runs (one easy, one with some faster work), one strength session built around legs, pushing, pulling and carries, and one HYROX-specific session that pairs a station with a run. Weeks one to three build the base and teach the stations, weeks four to six raise volume and specificity, week seven includes a half-race rehearsal, and week eight is a taper. This outline tells you what each week contains; adjust the numbers to your fitness rather than following them blindly.

Independent guide; not affiliated with HYROX, DEKA or Spartan.

Who this is for

  • You train two to four times a week already (gym, classes, running, anything).
  • You can run 30 minutes continuously, slowly.
  • You have entered, or are about to enter, Open or Doubles.
  • You have access to a gym with a rower or SkiErg, somewhere to run, dumbbells or kettlebells, and ideally a sled and a wall ball. If you lack sleds or a SkiErg, find a gym that has them for a few sessions; see the gym directory and how to find a HYROX gym.

If you are starting from zero fitness, give yourself longer and consider Doubles, where station work is shared. See HYROX doubles.

The four weekly sessions

Session 1 – Easy run. 30 to 45 minutes, conversational. Grows slowly.

Session 2 – Quality run. Short intervals or a tempo, with warm-up and cool-down. Introduced in week 2.

Session 3 – Strength. Squat or leg press, walking lunges, a deadlift or row variation, a press, farmers carry, core. Moderate loads, controlled reps, leaving reps in reserve.

Session 4 – HYROX session. Station plus run, repeated. This is the session that makes it a HYROX plan rather than a general one. See HYROX workout for formats.

Rest on the other days, or walk and stretch. If you can only manage three sessions, drop the quality run and keep the other three.

Week by week

Week 1 – Learn the stations

  • Easy run 30 min.
  • Strength: light loads, learn the movements.
  • HYROX session: go through all eight stations at light loads with no running, purely to learn technique and standards. Read each station page and the current rulebook.
  • Optional second easy run 20 min.

Week 2 – Add running structure

  • Easy run 30–35 min.
  • Quality run: 6 x 1 min faster, 1 min easy, inside a 30-min run.
  • Strength: moderate loads.
  • HYROX session: 4 rounds of 300 m run + a short station piece (erg 200 m, 10 wall balls, 10 burpee broad jumps, 10 lunges per leg).

Week 3 – Build

  • Easy run 35–40 min.
  • Quality run: 5 x 2 min, 90 s easy.
  • Strength: moderate loads, add sled push if available.
  • HYROX session: 5 rounds of 400 m run + station piece, rotating stations.

Week 4 – First sled focus

  • Easy run 40 min.
  • Quality run: 4 x 3 min, 2 min easy.
  • Strength: raise loads slightly; farmers carry heavy.
  • HYROX session: sled push and pull at or near your division's load (check the rulebook), each followed by a 400 m run, 3 to 4 rounds. See sled push and sled pull.

Week 5 – Volume

  • Easy run 45 min.
  • Quality run: 20 min tempo at comfortably hard effort.
  • Strength: race-load lunges and wall balls as accessory work.
  • HYROX session: 6 rounds of 500 m run + station piece at race loads.

Week 6 – Specific

  • Easy run 45–50 min.
  • Quality run: 6 x 2 min at race effort, 1 min easy.
  • Strength: maintain.
  • HYROX session: half-race, first half (runs and stations 1–4), timed. This tells you about the sleds and your pacing. See pacing strategy.

Week 7 – Rehearsal

  • Easy run 40 min.
  • Quality run: short, 4 x 2 min at race effort.
  • Strength: light.
  • HYROX session: half-race, second half (runs and stations 5–8), timed. Or, if you feel strong and recovered, the full race once at an easy effort. Rehearse your nutrition. See race-day nutrition.

Week 8 – Taper and race

  • Easy run 25 min early in the week.
  • One short HYROX session: 3 rounds of 300 m run + a few reps of two or three stations, just to stay sharp.
  • Rest. Pack. Read the first HYROX checklist.
  • Race.

Scaling

  • Too hard: reduce run distances by a third, reduce station volume, keep the structure.
  • Too easy: add a fifth session (easy run), and lengthen the HYROX sessions.
  • Missed a week: do not try to catch up. Resume the plan where you are; if you missed week 6 or 7, do the half-race the next week and shorten the taper slightly.
  • Injury niggle: drop the quality run first, then the HYROX session. Keep easy running and strength if pain-free.

Standards to confirm

Everything about loads, distances and reps is set in the official rulebook and changes between seasons. Before week 4, confirm for your division and sex category:

  • sled push and pull loads and distances
  • kettlebell weights for the farmers carry
  • sandbag weight and lunge distance
  • wall ball weight, target height and rep count
  • erg distances

Train with those from week 4 onward.

FAQ

Can a complete beginner do HYROX in 8 weeks?

Someone who already trains a few times a week and can run 30 minutes, yes. Someone starting from nothing should allow longer or enter Doubles.

Do I need to run every day?

No. Two runs a week plus the running inside the HYROX session is enough for a first race.

What if my gym has no sled?

Use heavy lunges, leg press and heavy rows as substitutes in training, and get on a real sled at least a few times before the race. See sleds for home training.

Should I do the full race in training?

Not necessarily. Two half-race rehearsals (weeks 6 and 7) cover everything a beginner needs to learn. A full rehearsal is optional and costs recovery.

How do I know if the plan is working?

Your week 6 and 7 rehearsals will show it. If you can run after the sleds and finish the wall balls in planned sets, you are ready.
